Train it

Meditation

10 min/day

Focused-attention practice, 10 minutes a day.

Source Study scope Mindfulness training is associated with increased prefrontal cortex activity and density (Richard Davidson's work on meditators; Hölzel et al., 2011, on gray-matter changes).
Hölzel et al. (2011) measured grey-matter change after an 8-week MBSR programme, with participants practising around 27 minutes a day. Davidson's imaging work concerns long-term meditators with far greater cumulative practice. The prefrontal effect is established at those practice volumes.

Deep Work

1–2 sessions/day

Distraction-free deep work sessions, 45–90 minutes.

Source Uninterrupted focused work draws on prefrontal executive control; concept popularized by Cal Newport, backed by research on the attentional cost of context-switching (Mark et al.).

Reflective journaling

a few minutes/day

Structured writing about one's thoughts and decisions.

Source Study scope Expressive writing and putting emotions into words support prefrontal regulation of the limbic system (affect labeling, Lieberman et al., 2007; expressive writing, Pennebaker).
Affect labelling was measured by Lieberman et al. (2007) during a single functional-imaging session. Expressive writing was measured by Pennebaker in protocols of 15 to 20 minutes over 3 or 4 consecutive days. Both findings are established for those formats.

Controlled breathing

5–10 min

Slow, regular breathing, 4–6 breaths per minute.

Source Slow breathing increases vagal tone and heart-rate variability (HRV), supporting executive control.
